Melatonin is the hormone your brain releases as light fades, signaling circadian night. Taken 30–60 minutes before bed, it supports falling asleep sooner and helps shift sleep timing after travel or schedule changes.

Late-day caffeine works directly against evening melatonin signaling. Keep caffeine before early afternoon if sleep timing is the goal.
Magnesium is a cofactor in over 300 enzyme systems, including those governing muscle contraction, nerve signaling, and sleep-related GABA activity. Supplementation supports normal muscle relaxation and sleep quality, mainly in people whose dietary intake runs low.

Ashwagandha root extract appears to moderate the stress response, with trials showing lower perceived stress and modestly lower cortisol over 6–12 weeks. It may also support sleep quality in people whose sleep runs short under stress.

Glycine is an amino acid that acts as an inhibitory neurotransmitter and lowers core body temperature slightly when taken before bed — a signal associated with sleep onset. Small trials show better subjective sleep quality and next-day alertness at 3 g.

L-theanine, an amino acid from tea, crosses into the brain and increases alpha-band activity associated with relaxed alertness. Paired with caffeine it supports attention while smoothing caffeine’s edge; alone it supports calm without sedation.

Creatine raises phosphocreatine stores in muscle, supporting rapid ATP regeneration during short, hard efforts. Over weeks of training this supports gains in strength, power, and lean mass, with smaller effects on cognitive tasks under sleep loss.
